7-Day Indian Diet Plan for Weight Loss (1,500 Calories)

Most "weight loss" diet plans online tell you to eat chicken breast, broccoli and quinoa. But if you grew up on dal, roti and sabzi, that advice is impossible to stick to. The good news: you can absolutely lose weight eating Indian food β€” it comes down to calories, protein and portions, not giving up the food you love.

This is a balanced 7-day Indian diet plan for weight loss at roughly 1,500 calories a day, a common target for gradual, sustainable fat loss. Adjust portions up or down based on your own calorie target. You can also download this Indian diet plan as a free PDF below to save on your phone or print.

How many calories to lose weight?

A safe rate of weight loss is about 0.5–1 kg per week, which usually means eating 400–600 calories below your maintenance level. For many Indian adults that lands somewhere between 1,400 and 1,800 calories a day. Getting enough protein (0.8–1.2 g per kg of body weight) is what protects muscle and keeps you full β€” this is where most Indian vegetarian diets fall short, so we've built protein into every day below.

5 tips to make this work

  • Weigh your roti and rice at first. "One katori" and "two rotis" are real portion sizes β€” most people underestimate.
  • Front-load protein. Add dal, curd, paneer, soya or eggs to every meal β€” it's the #1 fix for Indian weight-loss diets.
  • Keep chai, but count it. A cup of chai with milk and 1 tsp sugar is ~50–70 kcal. You don't have to quit it.
  • Don't skip carbs. Rice and roti aren't the enemy β€” portion size is. Cutting them entirely is why most people give up.
  • Plan for eating out. One restaurant meal won't undo a week. Just go lighter on the other meals that day.

Frequently asked questions

Can I lose weight eating rice?

Yes. Rice is just carbohydrate and calories β€” a moderate portion (one bowl) fits easily into a weight-loss diet. What matters is your total daily calories, not any single food.

Is this plan vegetarian?

The plan above is fully vegetarian. If you eat eggs, chicken or fish, you can swap them into lunches and dinners for even easier protein.

How long until I see results?

At a 400–600 calorie daily deficit, most people lose 0.5–1 kg per week. Consistency over 4–8 weeks is what shows real change on the scale.
